help on updating bios

hello guys, my bios is very out of date and it is an asus p8 h61-M LX PLUS 2.0
and I tried downloading the latest version from there site and all I get is a stupid cap file not a EXE so any help would be nice.

Copy the cap file to a USB stick and reboot with the USB stick plugged in. In the bios there a bios update screen. All you have to do is point the updated to the cap file on theusb stick or your hard drive and let it run.

Do not update your bios unless you have a problem that will be corrected by the update.
A failed bios can brick your motherboard.

What do you mean by "very out of date? My bios is 2006, what year is your bios?
