Working out best PSU wattage for 80+ efficiency

Hey guys,

I've been reading about 80+ ratings at 20, 50 and 100% load and apparently if your system runs at 10% or less of you PSU total wattage then it's actually less efficient than when it's at 20, 50 or 100%.

So with that in mind would I be better off trying to figure out how much power my new build will use at 20, 50 and 100% and buying a PSU to fit this accordingly?

Now pcpartpicker gives an estimation of 401 watts being used on my new build. Does anyone know how it calculates this? Is this estimate at average use? It can't be full load with the 770 using a max of 230w can it?

My components will be:

I5 3570K
Gigabyte Z77X UD3H Motherboard
8 GB Vengeance Ram 1600mhz
GTX 770 (MSi Gaming Twin Frozer)
Samsung 840 Evo 250gb SSD
Noctua U14S Heat Sink

Now nvidia recommends a minimum of 600w for a 770 so I'm looking at either a Seasonic or XFX 650w PSU (Either bronze or gold).

Is there any way of me finding out the power consumption of all my components without having to search around?

Also, will playing games at the highest settings put my pc at full load? It's going to be used mainly for gaming and not much else.
